Three Indian fat-loss diet plans you can start this week
Three real plans I use with clients, from a simple 1500 calorie starting framework to an 1800 calorie vegetarian plan with 180 g of protein.
Most people do not need a clever diet. They need a structure they can repeat without thinking about it. Below are three plans at different calorie levels. Pick the one closest to your situation, follow it for a few weeks, and judge it on your weekly weight trend rather than on how you feel on day three.
| Plan | Calories | Protein | Best for |
|---|---|---|---|
| A. Starter framework | About 1500 | About 110 g | Beginners, tight budgets, anyone who wants simple food and few decisions. |
| B. Vegetarian fat loss | 1500 to 1600 | About 140 g | Vegetarians who want a full day of meals already planned out. |
| C. Higher protein vegetarian | About 1800 | About 180 g | People training hard who need more food and more protein. |
Plan A: the 1500 calorie starting framework
Simple foods, enough protein, controlled calories. The costs are rough estimates and change with your city and your brands.
| Meal | Food | Cost |
|---|---|---|
| On waking | Lemon and ginger tea | ₹3 to 4 |
| Breakfast | 40 g oats, 200 ml skimmed milk. Choose plain oats and unsweetened milk. | About ₹25 |
| Lunch | 100 g low-fat paneer or tofu, 100 g cucumber, 200 g vegetables of your choice, 1 tbsp ghee or olive oil, mixed into one large salad bowl. | ₹55 to 80 |
| Pre-workout | 1 cup black coffee, 1 banana | About ₹7 to 10 |
| Post-workout | 1 scoop whey protein | About ₹60 |
| Dinner | 2 roti, 40 g dal, 50 g dry soya chunks, about 200 g salad | ₹22 to 25 |
That lands at roughly 1500 kcal and 110 g of protein, on a vegetarian base, for somewhere around ₹5,000 to ₹7,500 a month depending mostly on whey and paneer.
Eggetarian and non-vegetarian swaps
Keep the structure, change the protein source.
| Meal | Eggetarian | Non-vegetarian |
|---|---|---|
| Breakfast | Keep oats and milk | Keep oats and milk |
| Lunch | 2 whole eggs plus 150 g egg whites, as a big egg and vegetable salad | 120 to 150 g cooked chicken breast with the same vegetables and oil |
| Post-workout | 1 scoop whey | 1 scoop whey |
| Dinner | Dal and soya as written | 40 g dal plus 100 to 120 g cooked chicken in place of the soya, keeping the roti and salad |
Plan B: vegetarian, 1500 to 1600 calories
Roughly 140 g protein, 135 g carbohydrate and 50 g fat.
| Meal | Food | Supplements |
|---|---|---|
| Breakfast, 8:00 am | 2 slices brown bread with peanut butter and 1 apple, or 50 g oats in water with a cup of mixed fruit | 1 multivitamin tablet |
| Mid-morning, 11:00 am | 20 soaked almonds, 1 cup green tea | — |
| Lunch, 2:00 to 2:30 pm | 2 roti or 1 bowl rice with boiled or light masala dal, rajma or chole. One large bowl of green salad and 1 cup curd. | — |
| Evening, 5:00 to 6:00 pm | 100 g paneer | — |
| Dinner, 9:00 to 9:30 pm | Salad with 100 g soy chunks and green vegetables, or one large bowl of vegetable soup | 1 multivitamin before sleep |
Plan C: vegetarian, about 1800 calories
Roughly 180 g protein, 157 g carbohydrate, 69 g fat and 39 g fibre. This one assumes you train in the evening.
| Meal | Food | Supplements |
|---|---|---|
| Breakfast, 9:00 am | 20 g rolled oats in 200 ml milk, 5 almonds, 2 g cinnamon | 1 omega 3 capsule |
| Lunch, 12:30 to 1:00 pm | 100 g rice with 250 g dal (light masala), 100 g mixed green salad, 2 walnuts. Three times a week you can swap the dal for 150 g kidney beans or chickpeas. | — |
| Snack, any time | 10 g flax seeds and 2 g cinnamon in 200 ml water, with 1 scoop whey isolate | — |
| Snack, any time | 200 g yoghurt | — |
| Evening snack | A fistful of makhana and peanuts | — |
| Pre-workout, 7:00 pm | 1 apple | — |
| Post-workout, 8:30 pm | 1 coconut water | 1 scoop whey isolate in 300 ml water |
| Dinner, 10:00 pm | 100 g mixed salad with 150 g paneer or 150 g boiled yellow dal | — |
| Before sleep | 1 cup green tea | 1 multivitamin tablet |
Rules that apply to all three
- Start the day with three or four glasses of water on an empty stomach.
- Drink at least 4 to 5 litres across the day.
- Eat at roughly the same times every day. Consistency does more than perfection.
- If you can, walk, run or cycle for 20 to 30 minutes.
- Keep a multivitamin in the routine.
- Skip smoking, alcohol, oily food and junk while you are dieting.
Where a plan says 40 g dal or 50 g soya, that is the dry weight before cooking unless your coach tells you otherwise.
Before you copy one of these
| Point | What it means for you |
|---|---|
| These are starting points | They give you a structure that is easy to follow. They are not calculated for your bodyweight. |
| Protein should progress | In a proper fat-loss phase we usually raise protein further, based on your weight, training and calorie target. |
| Do not jump too fast | Going straight from a low intake to 140 or 150 g of protein does not suit everyone. Raise it gradually and watch your digestion, fibre and water. |
| Training matters | The diet works alongside resistance training, which is what protects your muscle while you lose fat. |
| So does sleep | Food is not the only variable. Sleep, recovery, daily activity and stress all move the result. |
| Costs are estimates | Prices change by city, season and brand, especially for whey, paneer and vegetables. |
Consistency beats perfection. Follow one plan properly, track the trend, and adjust from what your body actually does.
Coaching turns these principles into your plan: your calories, your training, your week, adjusted as you go.
